training cycle

i am looking for a pretty basic training cycle for 4 weeks. i have the monday, wed, fri workouts which are 150's, 100's and 200's respectively. i need something to fill the inbetween days and i was wondering when i back off these distances and put in the speed work. and i also am wondering what kinds of explosive leg lifts are the best to incorperate into my lifting routine.

Think about total distance run in a workout. Strength Endurance max is 2000 meters. Strength move to 1500 meters total then as you progress to Power to 1000 meters. Dynamics....800 and Speed/Competition to 400.
Split up the non running days with similar activities (Training the whole body).
